The anabolic window, honestly
The idea that you must eat protein within 30 minutes of training to see results is overstated. Most research suggests the window for muscle repair is several hours wide, not a few minutes. What matters is getting enough protein and calories across the whole day.
If you trained fasted or it has been many hours since your last meal, eating sooner after training is reasonable. If you ate a solid meal beforehand, there is no rush.
What to eat
- Protein: 25-45g from a meal or shake.
- Carbs: enough to match your training load, roughly 0.5-1g per pound of bodyweight if the session was hard.
- A normal meal works fine — chicken and rice, a protein shake with fruit, or eggs and toast.
- Fat is fine post-workout too; it will not meaningfully slow protein absorption at normal meal sizes.
Why the total day matters more
Two people who eat the same total protein and calories across the day will see very similar results, whether one of them had a shake the instant they finished lifting and the other ate a meal two hours later. Consistency over weeks beats precision around any single workout.
